The cutting playbook

A cut is a planned period of eating below your current energy expenditure so you lose fat while keeping as much muscle, strength, and normal life as possible.

The calorie deficit causes the loss. The quality of the cut determines what else happens along the way. A useful plan sets a reasonable rate, protects protein and resistance training, reviews trends on a schedule, and has an exit before diet fatigue takes over.

Who this playbook is for

A cut may fit when:

  • Reducing body fat is your main current goal.
  • You have enough time to use a moderate rate rather than crash dieting.
  • You can maintain some form of resistance training.
  • Your food, sleep, and life circumstances are stable enough to support a structured phase.
  • You are willing to spend time at maintenance afterward.

A cut is probably the wrong next move when:

  • You are medically underweight or still growing.
  • You are pregnant or breastfeeding without individualized medical guidance.
  • You have active eating-disorder symptoms or calorie tracking makes those symptoms worse.
  • Training, sleep, mood, menstrual function, libido, or health is already deteriorating.
  • You just finished a long, difficult cut and have not spent meaningful time at maintenance.
  • You mainly need more muscle and are already lean enough for your preferences.

What result to expect

A well-run cut produces a downward weight trend across several weeks. Waist measurements usually fall, gym performance is mostly retained, and the plan remains manageable enough to complete.

Scale loss will not equal fat loss each week. The first week may include a large drop in glycogen, water, and food volume. Later weeks may show little movement despite continued fat loss because water retention hides it. Judge the phase from several signals:

  • Trend weight
  • Waist measurement
  • Progress photos under similar conditions
  • Strength and rep performance
  • Hunger, energy, sleep, mood, and recovery
  • Logging and plan adherence

The goal is not to make every metric improve at once. Strength can hold rather than rise. Hunger can increase without meaning the plan has failed. The question is whether the tradeoffs remain proportionate to the result.

Set the endpoint first

Write down why the cut ends. Choose one primary endpoint and several guardrails.

Possible primary endpoints:

  • A target trend-weight range
  • A target waist measurement
  • A defined phase length
  • A visual body-composition range
  • A sport weight class or medically supervised target

Guardrails can end the cut earlier:

  • Persistent loss of training performance
  • Sleep or mood that remains poor after a deload and easier week
  • Menstrual disruption, persistent libido changes, dizziness, or other health symptoms
  • A calorie target that has become impractically low
  • Repeated loss-of-control eating or rising preoccupation with food
  • Life circumstances that no longer support the phase

An open-ended cut invites the goalpost to move. Put a review date on the calendar even if the final endpoint is visual.

The phase starts with a testable plan and ends with maintenance. Weekly scale reactions are not a separate stage.

Choose the rate of loss

Use a percentage of current body weight so the rate scales to the person.

These are coaching ranges, not safety boundaries. People with more stored body fat can often tolerate a faster percentage than lean athletes. Leaner people have less room for an aggressive deficit before training, recovery, and lean mass suffer.

In elite athletes, a randomized trial comparing roughly 0.7% with 1.4% weekly weight loss found better lean-mass and performance outcomes in the slower group (PubMed). That study does not prove one perfect rate for everyone, but it supports slowing down when muscle and performance matter.

Set the initial calories

Start with current TDEE, then subtract the estimated deficit required by the goal rate.

For many lifters, an initial deficit around 10 to 25 percent of TDEE is workable. Smaller deficits suit leaner people and longer phases. Larger deficits may suit people with higher body fat for limited periods, but they leave less room for protein, dietary fat, and training fuel.

A meta-analysis of resistance training in an energy deficit found that larger deficits impaired lean-mass gains and suggested avoiding prolonged deficits above about 500 calories per day when preserving lean mass is the priority (PubMed). Treat that as a useful caution, not a universal ceiling. Body size, starting body fat, training status, and the length of the phase change what is tolerable.

If you already have a reliable adaptive TDEE, use it. Otherwise:

  1. Estimate TDEE.
  2. Apply the chosen deficit.
  3. Run the target consistently for at least two weeks.
  4. Compare the observed weight trend with the intended rate.
  5. Adjust from the evidence.

Set protein, fat, and carbohydrate

Protein

Set protein in grams rather than as a percentage of shrinking calories.

For most resistance-trained people, start near 1.6 to 2.2 g/kg/day or about 0.7 to 1.0 g/lb/day. Move toward the upper end when you are leaner, using a larger deficit, or training at a high level. If current body weight is substantially above a reasonable goal weight, calculate from goal weight to avoid an unnecessarily large target.

A systematic review focused on lean, resistance-trained athletes proposed 2.3 to 3.1 g/kg of fat-free mass during energy restriction, scaled upward with leanness and deficit severity (PubMed). Fat-free mass is harder to measure accurately, so the body-weight range above is simpler for most people.

Fat

Keep enough fat for food variety, essential fatty acids, and a plan you can live with. A starting range of 20 to 30 percent of calories works for many cuts. Do not force fat down simply to preserve a high carbohydrate number.

Carbohydrate

Let carbohydrate take the remaining calories. Place a useful share near the training window if it improves performance or digestion. When calories fall, carbohydrate is often the easiest macro to adjust after protein and a sensible fat intake are protected.

Set up training to preserve muscle

Resistance training tells the body that muscle is still needed. During a cut, its job is preservation first.

Research in adults with overweight or obesity found that resistance training combined with calorie restriction reduced fat while largely maintaining lean mass (systematic review and meta-analysis). The exact result will differ for a trained, lean lifter, but the principle remains useful.

Keep these priorities:

  1. Continue training the major muscle groups.
  2. Keep meaningful loads and effort in the program.
  3. Try to maintain performance on stable exercises.
  4. Reduce unnecessary volume if recovery falls.
  5. Use deloads when fatigue, not motivation, is the limiting factor.

Do not replace lifting with endless circuits just because they burn more calories. A familiar strength or hypertrophy program gives you a clear performance benchmark. If recovery worsens, remove lower-value sets before removing the hard work that signals muscle retention.

Small strength improvements can still happen, especially for newer lifters. An advanced lifter maintaining most performance through a long cut is already succeeding.

Set steps and cardio

Use activity as a controlled lever, not punishment for eating.

Establish a step baseline

Look at the last two or three ordinary weeks and choose a daily step range you can maintain. This protects against the unconscious reduction in movement that often occurs during a deficit.

Do not jump from 4,000 to 12,000 steps because a generic plan uses 12,000. Start near your current behavior and make changes gradually.

Add cardio for a reason

Cardio can:

  • Increase energy expenditure
  • Support cardiovascular health
  • Allow a slightly higher food intake at the same deficit
  • Improve work capacity

Choose a mode that creates little soreness and does not compete heavily with lifting. Walking, incline walking, cycling, and easy steady-state work are common choices. Begin with a small amount and keep at least one option available for later adjustments.

The weekly check-in

Review the phase on the same day each week. Do not let the check-in become a vote on how you felt that morning.

Hold

Hold when the trend is within range and the plan is tolerable. This should be the most common decision.

Improve execution

Choose this when average intake differs from the target, weekends are missing, or activity is inconsistent. Do not lower a target that has not been tested.

Make a small adjustment

Choose this after at least two consistent weeks below the intended rate with no clear water-weight explanation. Reduce average intake by roughly 100 to 200 calories, add a modest amount of repeatable activity, or combine smaller changes to each. Change one plan, then observe it.

Take maintenance or end the phase

Choose this when diet fatigue is high, health guardrails are failing, the endpoint has been reached, or the target has become too restrictive to run well.

Is it a real plateau?

A plateau is a sustained lack of progress under a consistently executed plan. One flat week is not enough.

Before adjusting, check:

  1. Do you have at least 14 days of usable weight data?
  2. Were calorie logs complete, including weekends and restaurant meals?
  3. Did average steps or training change?
  4. Did sodium, carbohydrate, soreness, travel, constipation, or the menstrual cycle change scale water?
  5. Is waist measurement still moving?

For someone with large cycle-related fluctuations, compare the same menstrual-cycle phase across months when possible. A 14-day window can still confuse water with tissue change.

Before calling it a plateau

A calorie reduction comes after enough time, usable logs, stable activity, and a check for obvious fluid shifts.

If adherence and activity are stable, weight and waist have not moved for several weeks, and the estimated TDEE has declined, the original deficit may be gone. Make the smallest change likely to restore a measurable trend.

Diet breaks and planned maintenance

A diet break is a planned period at estimated maintenance calories, usually one or two weeks, while protein, training, and basic structure remain in place.

Use one when:

  • The cut has lasted several months.
  • Hunger and food focus are making adherence worse.
  • Training and recovery need relief.
  • Travel or a demanding life period makes continued loss unrealistic.
  • You need practice maintaining the new lower weight.

Do not expect a short break to permanently repair metabolism. The MATADOR trial found benefits from alternating two-week restriction and maintenance blocks in men with obesity (PubMed), but broader meta-analysis does not show intermittent restriction consistently outperforming continuous restriction for weight or fat loss (PubMed).

The reliable benefit is practical: more food, better training support, a break from constant restriction, and a chance to rehearse maintenance. RippedBody's guide to using a diet break provides a detailed coaching protocol.

During the break:

  1. Raise calories to current estimated maintenance, mainly through carbohydrate and some fat.
  2. Keep protein similar.
  3. Expect scale weight to rise from glycogen, water, and food volume.
  4. Continue weighing and logging if those behaviors are healthy for you.
  5. Return to the prior deficit only if another block is still needed.

Worked example: a 180-pound lifter

  • Reliable TDEE: 2,700 calories
  • Goal: lose about 0.5% per week, or 0.9 lb
  • Training: four lifting sessions per week
  • Current steps: about 7,000 per day

The person is down about 9 lb. Training is beginning to slip, food focus is high, and a work trip is approaching. Decision: take 10 to 14 days at the current estimated maintenance before deciding whether another block is needed.

The value of the example is the decision order. The plan does not change every time the scale pauses.

Common problems

Hunger is highest at night

Move calories and protein later. Reduce low-satiety grazing earlier in the day. Keep a planned evening meal or snack rather than hoping willpower survives an empty budget.

Weekends erase the deficit

Use a weekly calorie budget, plan the highest-value meal, and keep the other meals familiar. Log the weekend even when it exceeds the target. What to do after an untracked weekend covers the recovery process.

Training performance is falling

Check rate of loss, carbohydrate placement, sleep, and accumulated volume. Keep intensity where possible and remove lower-priority sets. If several performance markers keep falling, the deficit or fatigue may be too high.

The scale rose after increasing calories

More carbohydrate and food volume can add water and digestive weight. During a diet break or transition, use two weeks of trend data before interpreting the change as fat gain.

You overate one day

Return to the normal plan at the next meal. Do not fast, add punishment cardio, or slash calories to repay the day. One high day changes the weekly average; the response is ordinary consistency.

TDEE keeps falling

Review logging quality and step count first. Some decline is expected as body weight and intake fall. Understanding Adaptive TDEE explains what the estimate can and cannot tell you.

How to end the cut

End the deficit when you reach the endpoint or when the guardrails say the cost is too high.

Move to maintenance

Use current adaptive TDEE if reliable. Otherwise, add the estimated current deficit back to average intake. You do not need to raise calories by 50 each week unless that structure helps you psychologically.

Keep protein, meal structure, training, steps, and weigh-ins stable while calories rise. Most of the increase can come from carbohydrate, with some fat according to preference.

Expect an early scale increase. More glycogen, water, sodium, and food volume are not the same as rapid fat regain.

Hold maintenance long enough to learn it

Spend at least two to four weeks practicing maintenance before choosing another phase. Longer is appropriate after a long or difficult cut.

During maintenance:

  • Let hunger and training normalize.
  • Watch the weight range rather than trying to preserve the lowest scale reading.
  • Let adaptive TDEE respond to the higher intake and activity.
  • Keep the behaviors that made the cut successful, with more flexibility.

Do not begin a lean bulk because one week at maintenance felt easy. Finish the transition first.

Frequently asked questions

How long should a cut last?

Long enough to produce meaningful progress, short enough that the plan remains productive. Eight to sixteen weeks is common, but starting body fat, rate, endpoint, and diet history matter more than a universal duration. Use maintenance blocks when a larger goal requires multiple phases.

Should I use intermittent fasting?

Only if the eating window helps control intake and fits training and social life. Intermittent approaches are not consistently superior to continuous calorie restriction when energy intake is comparable (systematic review).

Should I eat back exercise calories?

Not on top of an adaptive target. Your learned TDEE already reflects your usual activity. Review the trend after a meaningful activity change rather than adding a wearable estimate meal by meal.

Can I gain muscle during a cut?

It is possible, especially for newer lifters, people returning after time away, and those starting with more body fat. Experienced, lean lifters should treat muscle retention as the primary win.

When should I reduce calories?

After a sustained shortfall in the intended trend, with complete logging and stable activity. Two consistent weeks is a minimum for many people. Use longer comparisons when water fluctuation is large.
