Why Am I Not Gaining Weight in a Calorie Surplus?
Work through the three real explanations for a stalled bulk: not enough time, a surplus smaller than your log says, or expenditure that rose to meet it.
If you are eating in what you believe is a surplus and the scale has not moved, one of three things is true. You have not given it enough time, the surplus is smaller than your log says, or your expenditure rose to meet the extra food.
The third one surprises people, but it is well documented. When researchers overfed volunteers by 1,000 calories a day, the amount of extra energy burned through ordinary daily movement varied from -98 to +692 calories per day between individuals. Some people simply start moving more without deciding to.
The order matters. Check time first, because three weeks of a flat trend is a real signal and one week is not. Check the log second, because it is the most common answer. Only then raise calories. If you want a starting number to work from, the bulking calculator will give you one.
The diagnostic ladder
Work down this list. Stop at the first rung where the answer is yes, fix that, and wait before moving on.

Most people who ask this question are on rung 1 or rung 3 and want to be on rung 6. Adding calories to fix a logging problem works, in the sense that eating enough will eventually move anyone's weight, but it moves the surplus somewhere you cannot see and makes the next adjustment guesswork.
Rung 1 and 2: you may not have data yet
Weight in a surplus does not rise in a straight line. Water, glycogen, sodium, and gut contents move faster and further than tissue does, and they move in both directions.
Sagayama and colleagues overfed ten men by 1,500 calories a day for three days. Weight went up 0.7 kg, total body water went up 0.7 kg, and fat mass did not significantly change. Read the study. That effect works in reverse too. A week that happens to be lower in carbohydrate, or a Sunday weigh-in after a light Saturday, can hide two weeks of real gain.
At a target of 0.25 percent of body weight per week, a 170 lb lifter is aiming for about 0.4 lb per week. Daily fluctuation for most people is larger than that. You cannot see a 0.4 lb signal through 2 lb of noise in seven days. Rung 3: the surplus is usually smaller than the log says
This is the answer more often than anything else, and it has nothing to do with willpower.
Lichtman and colleagues used doubly labeled water on obese subjects who reported being diet resistant. Reported intake ran about 47 percent below actual intake, and reported physical activity about 51 percent above actual. Read the 1992 NEJM paper. The direction of that error flips when someone is trying to eat more: bulkers overestimate. The mechanism is identical, which is that unmeasured food is guessed at, and guesses drift toward what the person expects.
Specific places a bulk leaks:
- Days that are skipped entirely, especially weekends and travel.
- Estimated restaurant portions. A 2013 BMJ survey of 3,385 fast food customers found adults underestimated a meal by an average of 175 calories, with the error growing on larger meals. Read the coverage. If you are estimating upward to hit a surplus, you can be wrong in the other direction just as easily.
- A "3,200-calorie day" that was actually 3,200 on paper and 2,700 in practice because a meal got cut short.
- Volume eating habits carried over from a previous cut. High-fiber, high-volume foods make a surplus genuinely hard to eat.

Rung 4: your expenditure went up
If the log is genuinely clean and the weight is genuinely flat, then by definition you are at maintenance, and your maintenance is higher than you thought.
The Levine overfeeding study is the clearest demonstration of why. Sixteen non-obese volunteers were fed 1,000 calories per day above maintenance for eight weeks. Two thirds of the increase in total daily expenditure came from non-exercise activity thermogenesis, and the change in NEAT ranged from -98 to +692 kcal/day across participants. That range predicted a tenfold difference in fat storage. Read the study in Science.
Nobody in that study decided to fidget more. If you are on the high-response end of that distribution, you can add 400 calories and burn most of them without noticing, which is what "fast metabolism" usually turns out to mean in practice.
Two smaller contributors are worth knowing about. The thermic effect of food is roughly 20 to 30 percent for protein, 5 to 10 percent for carbohydrate, and 0 to 3 percent for fat, so a high-protein bulk burns slightly more of what you eat than the label total implies. And added training raises expenditure less than the numbers on a machine suggest, since fitness improves movement economy and other activity tends to fall to compensate. MacroFactor's version of this is that 400 calories of added exercise may only raise total expenditure by 150 to 200 calories per day.
The practical read: if you also added cardio, changed jobs, started walking to work, or increased training volume when you started the bulk, you probably raised the floor at the same time you raised the ceiling.
Rung 5: flat weight is sometimes the right answer
Before you add food, check what else changed. If your lifts are going up, your waist is stable, and your training photos look different, a flat scale can mean you are gaining muscle and losing fat at similar rates.
This is most likely for newer lifters, people returning after a layoff, and anyone with meaningful body fat to lose. It is much less likely for a lean, experienced lifter, who generally has to accept some fat gain to gain muscle at a useful rate. If recomposition is what is happening, the correct move is to keep going rather than to chase the scale.
Rung 6: the adjustment, and how big it should be
Once you have three weeks of clean data and a flat trend, add calories in one increment and hold it.
RippedBody suggests raising intake by about 5 percent, which works out to roughly 150 to 200 calories for most people. Renaissance Periodization's muscle gain guidance targets 0.125 to 0.5 percent of body weight per week, with experienced lifters near the slow end, which is the rate the adjustment is aiming to produce.

Two rules keep this from spiralling. Change one variable at a time, so you can attribute the result. And do not stack a second increase on top of the first before three weeks have passed, or you will overshoot into a rate of gain that is mostly fat. The study of resistance-trained lifters that found faster gains tracked more closely with increased skinfold thickness than with extra muscle is the reason for the caution.
Keep protein where it already should be, around 1.6 g per kg of body weight, which is where gains in fat-free mass plateaued in a meta-analysis of 49 resistance training studies. Add the new calories through carbohydrate and fat. Carbohydrate is usually the easier vehicle, both for training quality and because it is less filling per calorie than protein or fiber.

What to do this week
- Weigh every morning under the same conditions and use the weekly average.
- Log every day, including the ones you would rather not.
- Note training volume and step count, so you can see if activity moved.
- Change nothing for three weeks.
- Then, if the average has not moved, add one increment from the table above.
Common questions
Can I just add 500 calories and be done? You can, and you will gain weight. You will also gain it faster than most lifters can turn into muscle, and you will not learn what your maintenance actually is.
I ate 4,000 calories yesterday and weigh less this morning. One day means nothing. Digestion, hydration, sodium, and glycogen all move faster than tissue. Use the weekly average.
Do I need a mass gainer? No. A shake is a convenient way to deliver 300 liquid calories if solid food is the bottleneck, but it does nothing a normal meal cannot.
How do I know if my maintenance changed rather than my logging? You mostly cannot tell them apart from the outside, which is the argument for a system that estimates expenditure from your own intake and weight trend instead of a formula.
