Maintenance is not the absence of a goal. It is a phase in which you keep body weight within a useful range while improving performance, recovering from a diet, or making your habits easier to sustain.

Body recomposition is a related but more specific goal: gaining muscle while losing fat, with little change in scale weight. The scale may look quiet while your waist, photos, and training improve.

Both goals use the same foundation. Eat near your current maintenance needs, get enough protein, train progressively, and judge trends over months. This playbook gives you the full process, including how to transition out of a cut or bulk, choose the right target, review progress, and decide what comes next.

Decide which phase you are actually running

Maintenance and recomposition overlap, but the intent changes what counts as success.

Choose maintenance when

  • You finished a cut or bulk and want your weight and routine to settle.
  • Life is too demanding for a focused gaining or losing phase.
  • You are happy with your current body composition.
  • You want to practice keeping results without constant restriction.
  • Training performance, hunger, mood, or recovery needs time to normalize after dieting.
  • You have a weight-class, sport, or health reason to remain near a stable weight.

Choose recomposition when

  • You are new to structured resistance training.
  • You are returning after a long layoff.
  • You have meaningful fat to lose and muscle to gain, but do not need fast scale loss.
  • Your training and protein intake have been inconsistent, leaving obvious room to improve.
  • You strongly prefer stable body weight and accept slower, less visible progress.

Experienced, well-trained, relatively lean lifters usually have less recomposition potential. They may make clearer progress by choosing a dedicated cut or lean bulk.

Define success before you start

A maintenance phase succeeds when:

  • Trend weight stays inside a chosen range.
  • The eating pattern is repeatable without frequent correction.
  • Training quality, recovery, or general readiness improves.
  • You can handle weekends, travel, and social meals without large rebounds.
  • You leave the phase ready for a deliberate next choice.

A recomposition phase succeeds when trend weight is roughly stable while several other measures improve:

  • Waist or another relevant circumference decreases.
  • Progress photos change under comparable conditions.
  • Strength or repetitions increase on stable exercises.
  • Clothing fits differently.
  • Work capacity and training quality improve.

Do not require every measure to improve every week. Recomposition is slow, and each tool has noise. Look for agreement across eight to twelve weeks.

Resistance training alone can improve body composition. A meta-analysis of 54 randomized trials found reductions in body-fat percentage and fat mass compared with no-exercise controls (PubMed). In people with overweight or obesity, a larger meta-analysis found that resistance training alone increased lean mass on average, while resistance training paired with calorie restriction was effective for fat loss and generally maintained lean mass (PubMed). These averages do not promise an individual transformation, but they support the basic strategy.

Stable weight does not settle the question. Waist and performance add the context needed to interpret the phase.

Choose a time horizon and weight range

Run maintenance for at least four weeks after a demanding cut, and longer when you need a genuine break from pursuing scale change. Eight to twelve weeks gives recomposition a more useful evaluation window. Six months is reasonable if the process fits your life and the secondary indicators keep improving.

Choose a target range rather than one exact number. A practical starting range is about 1 to 2 percent above or below your center weight.

For someone maintaining around 170 lb, that might be 168 to 172 lb. The range absorbs ordinary changes in water, glycogen, sodium, bowel contents, and the menstrual cycle. It also prevents a single high weigh-in from triggering a needless calorie cut.

Maintenance is a range

Daily readings can cross the center without requiring a correction. The decision changes only when the trend stays outside the range.

If making the scale less prominent would support your mental health, use less frequent weigh-ins and give more weight to habits, waist, clothing, and performance. Anyone with a current or past eating disorder should build this process with a qualified clinician.

Find your starting maintenance calories

Use the best data you already have.

If body weight has been stable

Your recent average intake is the best starting estimate, assuming the food log is reasonably complete. Average at least two typical weeks. Do not use your lowest logged day or a calculator's exact output in place of observed data.

If you are ending a cut

Add back the estimated deficit instead of increasing calories by tiny weekly steps.

For example, if you ate 1,900 calories and lost 0.75 lb per week:

  1. Estimate the daily deficit as 0.75 × 500, or about 375 calories.
  2. Add it to current intake: 1,900 + 375 = 2,275 calories.
  3. Use about 2,250 to 2,300 calories as the initial maintenance target.

Scale weight commonly rises after the increase because glycogen, water, and food volume return. That is not evidence that every gained pound is fat. Andy Morgan's guide to finding maintenance after dieting or bulking gives a clear practitioner treatment of this transition.

A systematic review found that adaptive thermogenesis after weight loss is often small or statistically unclear in better-designed studies and may lessen after a period of weight stabilization or neutral energy balance (PubMed). Metabolism is responsive, not ruined.

If you are ending a bulk

Estimate the surplus from the recent rate of gain and subtract it.

If you ate 3,000 calories and gained 0.4 lb per week, the estimated surplus is about 200 calories per day. Start near 2,800 calories, then evaluate the trend after the initial drop in glycogen, water, and food volume.

If you have no reliable data

Use the TDEE calculator for an initial estimate. Treat it as a testable starting point. Log consistently for two to three weeks, then let your observed intake and weight trend replace the equation.

Set protein, fat, and carbohydrate

Protein

Aim for about 1.6 to 2.2 g/kg/day, or 0.7 to 1.0 g/lb/day. The lower half of that range is enough for many people at maintenance. The upper half may be useful during recomposition, especially if you are leaner, very active, or eating slightly below maintenance.

A large meta-analysis found that gains in fat-free mass during resistance training leveled off around 1.6 g/kg/day on average, with uncertainty extending higher (PubMed). In a short trial that combined a substantial calorie deficit with hard training, the higher-protein group gained more lean mass and lost more fat than the lower-protein group (PubMed). That study used a demanding protocol, so use it as evidence that recomposition can occur under favorable conditions, not as a template everyone should copy.

Split protein across three to five meals if practical. Daily consistency matters more than an exact meal schedule.

Fat and carbohydrate

Set fat at a level that supports food preference, health, and consistency. Roughly 20 to 35 percent of calories works for many adults. Use carbohydrate for much of the remaining energy, particularly if you train hard or play a sport.

Maintenance is a good phase for making the diet more livable. Add calories through foods that improve training, satiety, variety, and social flexibility instead of treating the target as permission for an uncontrolled rebound.

Train to create a reason for recomposition

Stable body weight alone does not direct energy toward muscle. Progressive resistance training supplies the signal.

Use a program that defines:

  • Exercises and target muscles
  • Weekly hard sets
  • Rep ranges
  • Effort or proximity-to-failure targets
  • A progression method
  • Fatigue-management or deload rules

Train each major muscle group regularly and keep enough exercises stable to measure progress. More repetitions with the same load, more load in the same rep range, improved technique, or more quality work at the same effort can all show progression.

During post-diet maintenance, do not immediately add large amounts of training because food increased. Restore performance and recovery first. During recomposition, prioritize high-quality resistance training over trying to maximize calorie burn.

Cardio can support health, conditioning, and appetite regulation. Keep it repeatable. Large, untracked swings in steps or cardio can move maintenance needs enough to confuse the check-in.

Use the weekly check-in

Collect data during the week, then make one calm decision.

Regular self-weighing works best as one part of a broader self-regulation process, not as a standalone intervention. A systematic review and meta-analysis found better outcomes when weighing was included with other behavioral strategies and accountability (PubMed).

At the check-in, ask:

  1. Is the weight trend inside the range?
  2. Was logging complete enough to interpret?
  3. Did activity change meaningfully?
  4. Is training stable or improving?
  5. Are hunger, energy, and recovery becoming easier to manage?

If the answer is broadly yes, do not change the plan.

Apply adjustment rules

Wait at least two weeks after starting or changing calories before judging the trend. After a cut or bulk, the first week is especially noisy.

Weight is stable and other markers improve

Keep calories unchanged. This is the clearest sign that maintenance or recomposition is working.

MacroFactor's explanation of how its algorithm responds to recomposition makes the useful point that a stable intake producing the desired outcome does not need correction merely because tissue changes complicate a theoretical expenditure estimate.

Weight trends below the range

If the loss continues for two weeks with consistent intake and activity, add about 100 to 200 calories per day. Favor carbohydrate when training performance or recovery is lagging.

Weight trends above the range

First check sodium, travel, the menstrual cycle, constipation, restaurant meals, and logging gaps. If the trend remains above the range for two weeks, reduce about 100 to 200 calories per day or restore your normal activity level.

Weight is stable but recomposition markers do not improve

After eight to twelve consistent weeks, audit the growth signal:

  • Is the program appropriate for your experience?
  • Are you progressing any stable lifts?
  • Are hard sets actually challenging?
  • Is protein consistently high enough?
  • Are sleep and recovery adequate?
  • Have measurements and photos been standardized?

Fix a clear training or adherence problem before changing calories. If execution is solid and nothing improves, choose a more decisive phase: a small deficit for fat loss or a small surplus for muscle gain.

Run the monthly review

Every four weeks, compare:

  • Average weight from week one and week four
  • Waist and any goal-relevant circumferences
  • Photos in the same light, distance, pose, and time of day
  • Performance on several representative exercises
  • Average calorie and protein intake
  • Hunger, energy, sleep, and willingness to continue

Consumer body-fat scales are too noisy to serve as the weekly judge. Even more sophisticated measurements have error. Use consistent conditions and look for a multi-month pattern.

For maintenance, the monthly question is: Does this feel stable enough to continue without constant intervention?

For recomposition, it is: Is at least one body-composition marker improving while weight is stable and training is progressing?

Worked example: post-cut maintenance

Jordan ends a cut at a trend weight of 154 lb. Average intake was 1,850 calories, and the final three-week loss rate was 0.6 lb per week.

  1. Estimated daily deficit: 0.6 × 500 = 300 calories.
  2. Starting maintenance: 1,850 + 300 = 2,150 calories.
  3. Target range: 153 to 157 lb.
  4. Protein: 140 g per day.
  5. Training: keep the same four-day program, with no added sets during week one.

Jordan's average rises to 156 lb during the first week. Calories stay at 2,150 because the increase is inside the range and expected after dieting. Over the next two weeks, weight settles at 155.4 lb, hunger improves, and repetitions begin to return. No adjustment is needed.

The mistake would have been cutting calories after the first three higher weigh-ins.

Worked example: deliberate recomposition

Sam is a 190 lb returning lifter whose weight has been stable around 2,600 calories.

The twelve-week setup is:

  • Calories: 2,600 per day on average
  • Protein: 175 g per day
  • Weight range: 187 to 193 lb
  • Training: three full-body sessions with logged progression
  • Activity: an average of 8,000 steps per day
  • Review: weekly trends and standardized photos and waist every four weeks

After four weeks, weight is 189.5 lb, waist is down 0.25 inches, and most lifts have improved. Calories stay unchanged.

After eight weeks, weight is 189 lb, waist is down another 0.25 inches, and training continues to progress. The scale is nearly flat, but the plan is working. Sam continues to week twelve rather than creating a deficit to force a faster visual change.

Common problems and fixes

The scale jumped after the cut

Expect some increase from glycogen, water, sodium, and food volume. Hold the target and evaluate the following two weeks. Do not attempt to preserve a diet-depleted scale low.

Maintenance turns into untracked eating

More flexibility still needs a feedback loop. Keep a protein anchor, several repeatable meals, and enough logging to understand the trend. You can reduce tracking detail once your weight and routine are demonstrably stable.

You are afraid to increase calories

Use the data-based calculation, set a range, and commit to a two-week observation period. If the process causes significant anxiety or compulsive behavior, step away from scale-driven coaching and seek qualified support.

Recomposition feels too slow

It is slow. If you need a visible result by a date, use a dedicated phase with a conservative rate. If there is no deadline, judge whether the low-friction process is worth the slower feedback.

Training is improving but waist is not changing

You may be maintaining and gaining some muscle without losing measurable fat, or your measurement window may be too short. Continue if maintenance itself is valuable. Otherwise, choose a small deficit.

Waist is shrinking but the scale is also falling

You are probably in a deficit, not at maintenance. If performance and recovery are good, this may be acceptable for a recomp-oriented person with more fat to lose. If the goal is strict maintenance or post-diet recovery, add 100 to 200 calories.

Do I need to reverse diet?

You do not need to add calories in tiny steps to repair metabolism. Estimate current maintenance from your intake and rate of change, move near that target, and watch the trend. Smaller steps may be used for comfort or appetite management, but they are not physiologically mandatory.

Can I build muscle at maintenance?

Yes, especially if you are new, returning, carrying more body fat, or improving a previously weak training and protein setup. The chance and rate generally fall as you become leaner and more trained.

How long should maintenance last after a cut?

Four weeks is a useful minimum after a demanding diet. Longer may be appropriate when hunger, fatigue, food focus, training performance, or life stress remain elevated.

Should my maintenance calories stay fixed?

No. Body weight, food intake, movement, training, and adaptation change expenditure. The target is a working estimate that should follow sustained data.
