Does Alcohol Kill Your Gains?
What studies on alcohol, muscle protein synthesis, sleep, and resistance-exercise recovery can and cannot tell lifters.
Alcohol does not erase muscle you already built after one drink. Heavy drinking after training can reduce the muscle protein synthesis response, and repeated drinking can also interfere with sleep, nutrition, and training quality. The dose and pattern matter more than the fact that alcohol appeared somewhere in the week.

What the best-known training study found
In a randomized crossover trial, eight active men completed resistance exercise, continuous cycling, and high-intensity intervals. They then consumed 1.5 grams of alcohol per kilogram of body mass, a very large dose. For an 80-kilogram person, that is about 120 grams of alcohol or 8.6 US standard drinks. Muscle protein synthesis was 24% lower when alcohol was consumed with protein and 37% lower when it was consumed with carbohydrate, compared with protein alone. Read the Parr study on PubMed.
That result is useful, but its limits matter:
- The sample included eight men.
- The exercise session was unusually demanding.
- The alcohol dose was heavy, not one or two drinks.
- The study measured an acute response, not months of muscle growth.
It supports the conclusion that heavy post-training drinking is a poor recovery strategy. It does not show that two drinks on a rest day eliminate progress.
Recovery outcomes are mixed
A systematic review of alcohol after resistance exercise found decreases in muscle protein synthesis, testosterone, and plasma amino acids, with increased cortisol in the included literature. Measures such as force, power, muscular endurance, soreness, and perceived exertion often did not change. Read the systematic review.

Sleep may be the more obvious cost
A 2025 systematic review and meta-analysis found delayed REM onset and reduced REM duration after alcohol, with disruption appearing even at lower doses and worsening as dose rose. Read the sleep review. Poorer sleep can make the next session feel worse even when a direct strength measure is unchanged in a small laboratory study.

A better hierarchy for lifters
- Do not train while impaired.
- Avoid placing heavy drinking directly after the session you care most about.
- Eat enough protein and total food. Protein does not cancel a large alcohol dose, but skipping it adds another problem.
- Count the drink calories in the phase budget.
- Watch whether drinking repeatedly changes sleep, session completion, or load progression.

Common questions
Does alcohol lower testosterone? Some acute studies report changes after alcohol, especially at higher doses. That does not translate into a precise number of lost gains for an individual night.
Can protein cancel the effect? In the Parr trial, muscle protein synthesis was still lower with alcohol even when participants consumed protein.
How long should I wait after training? Research does not establish one universal safe interval. More separation reduces the overlap between drinking and immediate recovery, but dose remains important.
Can I train with a hangover? If you have impaired coordination, dizziness, vomiting, unusual heart symptoms, or substantial dehydration, skip the session and address safety. A readiness score is not clearance to train.
